Two adaptogens, two very different stress problems
If you walk into any supplement store and ask for "something for stress," you will almost certainly be handed ashwagandha or Rhodiola rosea. They are the two most-studied herbal adaptogens, they both sit on the HPA (hypothalamic–pituitary–adrenal) axis, and they are routinely lumped together as if they were interchangeable.
They are not.
Ashwagandha is best understood as a down-regulator — it lowers chronically elevated cortisol, calms the nervous system, and is the stronger choice when stress shows up as poor sleep, anxiety, and feeling wired-but-tired. Rhodiola is closer to an up-regulator — it sharpens mental performance under fatigue, blunts the perception of exhaustion, and is the stronger choice when stress shows up as burnout, brain fog, and not being able to push through a long day.

How each one actually works
Ashwagandha: lowering the HPA axis volume knob
Ashwagandha's active constituents are a family of steroidal lactones called withanolides. In a chronically stressed person, the HPA axis is stuck in a high-output state — elevated evening cortisol, blunted morning cortisol rhythm, sleep that never feels restorative. Withanolides act on GABAergic signaling and modulate cortisol output, effectively turning the volume of the stress response down.
The cortisol effect is not hand-waving. A 2024 systematic review and meta-analysis in BJPsych Open pooled studies measuring serum cortisol in adults supplementing with ashwagandha and found a statistically significant reduction in cortisol along with improvements on the Perceived Stress Scale (PSS) and Hamilton Anxiety Scale (HAM-A). A separate 2024 meta-analysis in Complementary Therapies in Medicine pooling nine RCTs and 558 patients found a significant effect on the Perceived Stress Scale, with effects emerging at 4–8 weeks.
Rhodiola: blunting the fatigue signal
Rhodiola's two main active classes are rosavins (rosavin, rosin, rosarin) and salidroside. Mechanistically, it appears to influence monoamine signaling (serotonin, dopamine, norepinephrine) and reduce the central perception of fatigue. Where ashwagandha calms you, Rhodiola makes the same workload feel less depleting.
The systematic review evidence is more cautious. A 2012 systematic review in Complementary Therapies in Medicine (PMC) identified 11 trials and concluded that while several showed efficacy for physical and mental fatigue, the overall body of evidence was limited by risk-of-bias issues. More recent work, including a 2025 randomized crossover trial on cognitive function and exercise performance, supports a dose-responsive effect on cognitive performance under fatigue.

Head-to-head: what the comparative trials show
There are far fewer head-to-head trials than there are placebo-controlled studies of each individually. The most relevant recent comparison is a 2025 randomized, double-blind, placebo-controlled study (PMC) in 186 adults with high stress, which tested a full-spectrum ashwagandha extract against a multi-herb formula containing Rhodiola, holy basil, and Schisandra chinensis, against placebo, over 60 days.
Both adaptogen arms beat placebo on perceived stress and related symptoms. Ashwagandha showed a slightly larger effect on the core stress and anxiety endpoints, while the Rhodiola-containing formula showed somewhat better effects on energy and fatigue-related items. The pattern matches the mechanistic story: ashwagandha calms, Rhodiola energizes.
Two caveats. First, the Rhodiola arm was a combination product, so the effect cannot be cleanly attributed to Rhodiola alone. Second, "high stress" was defined by screening scores rather than a clinical diagnosis — these were stressed adults, not patients with diagnosed anxiety disorders.
Bottom line: the direct comparative data is thin, but consistent with using the two for different symptom profiles rather than treating them as substitutes.

Choose ashwagandha if you have...

The cortisol-lowering effect is the most replicable finding across the ashwagandha literature. If your stress shows up as too much "on," ashwagandha is the right tool.
Choose Rhodiola rosea if you have...
- Burnout-pattern fatigue — depleted, low motivation, mentally foggy
- Mental fatigue under workload (long shifts, exam prep, demanding cognitive work)
- Mild depressive symptoms mixed with low energy
- Need an adaptogen you can take in the morning without sedation
- Don't tolerate ashwagandha (some people find it too calming or get GI upset)
In the open-label trial in chronic fatigue (PubMed), the largest improvements showed up within the first week — Rhodiola is unusual among adaptogens for acting relatively quickly. If you need a measurable shift inside two weeks, it is the better starting point.
Can you take both?
Yes, and it is a reasonable strategy. The common stack is Rhodiola in the morning (for energy and mental endurance through the day) and ashwagandha in the evening (for cortisol downshift and sleep). Don't start them on the same day — give each two weeks alone so you can tell which is doing what.

Dosing: what the evidence actually supports
Ashwagandha
- KSM-66 (full-spectrum root, standardized to ≥5% withanolides): 300 mg twice daily with meals. This is the most-studied branded extract; the 2012 chronic stress trial showing a 27.9% cortisol reduction used this protocol.
- Sensoril (root + leaf, higher withanolide concentration): 125–250 mg daily. Lower dose because of the higher withanolide content.
- Generic ashwagandha root extract: 600 mg/day, split AM/PM, standardized to at least 2.5% withanolides.
Onset is 2–4 weeks for stress and anxiety endpoints. Don't decide it isn't working before week 4.

Rhodiola rosea
- Standardized to 3% rosavins and 1% salidroside (the SHR-5 ratio used in most clinical trials).

What about "Rhodiola crenulata"?
A lot of cheaper Rhodiola products use Rhodiola crenulata instead of Rhodiola rosea. They are not equivalent — R. crenulata has a different phytochemical profile and is not well studied for stress. Read the label and make sure it specifies Rhodiola rosea.

Safety, side effects, and who should skip them
Ashwagandha
Generally well tolerated. The most common side effects are GI upset (nausea, loose stools), drowsiness, and headache. More important cautions:
- Hyperthyroidism: ashwagandha can raise T3/T4 and is contraindicated. People with hypothyroidism should monitor labs if they start taking it.
- Autoimmune disease (lupus, RA, MS, Hashimoto's): theoretical immune-stimulating effect — discuss with a clinician.
